Training the SkiErg at Home — How to Build Station 1 Fitness Without a Gym

The SkiErg is Station 1 of every HYROX race and the implement that's hardest to find outside specialty fitness facilities. Unlike the sled, the sandbag, or even the rowing machine — all of which appear in commercial gyms with some frequency — the Concept2 SkiErg is almost exclusively found in CrossFit boxes, dedicated HYROX training facilities, and high-end performance centers.
If you're preparing for a HYROX race at the North Texas Strength Expo in Mesquite and don't have regular SkiErg access, this guide covers how to build the physical qualities that SkiErg performance depends on using equipment you can access or afford at home.
What the SkiErg Actually Tests
Understanding the physical qualities the SkiErg develops helps you identify the most effective substitutes.
The SkiErg primarily tests:
Lat and upper back pulling endurance — The pull-down motion that generates force on the SkiErg is dominated by latissimus dorsi activation and posterior shoulder engagement. The ability to sustain high-quality pulls across 1,000 meters is largely a function of lat endurance.
Core compression strength — An efficient SkiErg stroke involves a hip hinge and core compression on each pull that multiplies the power generated by the arms. Athletes who use only their arms generate significantly less output per stroke than those who integrate the core into each pull.
Cardiovascular capacity — The SkiErg is primarily an aerobic endurance challenge. Sustaining the required output for 3–5 minutes (the typical competitive range for the 1,000m station) demands a developed aerobic engine.
Upper body muscular endurance — The specific demand of maintaining arm and back engagement for several hundred consecutive strokes is a trained adaptation that doesn't fully transfer from general upper body strength.
The Best Home Training Alternatives
Resistance Band Pull-Downs (Primary Substitute)
A resistance band attached to a high point (pull-up bar, door anchor, ceiling beam) and pulled down in the SkiErg pattern is the most mechanically similar home alternative available.
How to set it up: Anchor a medium-to-heavy resistance band at or above head height. Stand in an athletic stance below the attachment point, reach overhead to grip the band, and pull down and through in the SkiErg arc — compressing the core as the hands pull toward the hips.
How to program it: 4 sets of 50 continuous pulls with 90 seconds rest. Progress by increasing resistance band tension or repetitions per set. The endurance adaptation you're building is cardiovascular and muscular — not a 1-rep max. Keep reps consistent and add volume before adding resistance.
Dumbbell/Barbell Straight-Arm Pullover
The pullover isolates the lat in a fully lengthened-to-contracted movement that mirrors the SkiErg pull-down arc. Lying on a bench, extend a dumbbell overhead and pull it to the hips using lats only — no elbow bend.
This exercise is a strength builder for the SkiErg-specific musculature rather than an endurance substitute. Include it 2–3 times per week at 3 sets of 12–15 as a strength supplement.
Battle Ropes (High Carryover)
If you have or can access battle ropes, double-arm simultaneous waves (both arms moving together, not alternating) closely replicate the bilateral symmetry of the SkiErg stroke. The cardiovascular demand and the specific arm/shoulder endurance pattern transfer well.
How to program: 10–20 second maximum effort intervals with 40–50 seconds rest. 8–10 rounds. The short intervals at high intensity develop the specific power output that SkiErg performance demands.
Swimming (Cardiovascular and Pulling Endurance)
If you have pool access, freestyle swimming develops the same pulling endurance, shoulder/lat engagement, and cardiovascular capacity that the SkiErg tests. The correlation is strong enough that serious swimmers often adapt to SkiErg technique faster than other athletes.
Even 20 minutes of freestyle swimming 2–3 times per week builds a meaningful SkiErg aerobic base.
Rowing Machine (Cross-Training)
The Concept2 rower doesn't replicate the SkiErg's overhead motion, but it builds the same cardiovascular capacity, lat endurance, and posterior chain engagement. For athletes who have rowing machine access but not SkiErg access, consistent rowing training provides a meaningful aerobic base transfer to the SkiErg.

The Critical Addition — Practice the SkiErg Before Race Day
The home training alternatives above build the physical qualities the SkiErg demands. But none of them replicate the specific movement pattern of the SkiErg machine itself.
Before your HYROX race at the North Texas Strength Expo, find a facility with a SkiErg and practice the actual machine. Even 2–3 sessions in the weeks before your race allows you to apply the fitness you've built through home training to the specific movement pattern you'll perform on race day.
The combination — home training for the underlying physical qualities, plus SkiErg-specific practice before the race — produces the most effective preparation available for athletes without regular machine access.
